Caffeine Before Training: The Right Dose, Timing and the Tolerance Problem

Of all legal performance enhancers, none has a more complete dossier than caffeine: hundreds of studies confirming more strength, more reps, less perceived effort. None is used more amateurishly either. Let's professionalize.
The dose science supports
1.5-3 mg per pound of bodyweight, 30-60 minutes before training. A 180-lb man: 270-540 mg. Start at the floor — individual response varies with genetics (slow metabolizers feel double for longer). References: drip coffee (8 oz) ~95 mg; espresso ~65 mg; standard pill 200 mg; pre-workout scoop 150-350 mg (read the label — some are bombs).
Pure caffeine vs pre-workout formulas
The formula is caffeine + beta-alanine (the tingles) + citrulline + dyes + premium price. Caffeine accounts for most of the acute effect. Caffeine pills deliver 80% of the result for 10% of the cost. The full pre-workout earns its price if you want properly dosed citrulline/beta-alanine — and know what works.
The rule nobody respects: sleep
Caffeine's half-life: ~5-6 hours. Quarter-life: up to 12 hours circulating. A 7pm session with 300 mg = wide-open eyes at 2am and sabotaged recovery — trading the session's gain for the week's loss. The vigilante's rule: caffeine only up to 8-10 hours before bed. Night training? Go without, or minimal dose (100 mg). Today's 1RM doesn't pay tomorrow's cortisol invoice.
Tolerance: diminishing returns
Daily use blunts the acute effect within weeks. Strategies: save full doses for the week's heavy sessions; plain coffee or nothing on light days; every 2 months, 1-2 weeks at reduced dose to resensitize. Caffeine is a tactical weapon, not a 500 mg liquid breakfast.
Who should skip it
Uncontrolled hypertension, anxiety in crisis, pregnancy (medical limit), anyone feeling arrhythmia. A good stimulant is one you control — not the reverse.
